Races, weaknesses and your time budget shape the weekly plan. The daily decision follows the plan as long as your body plays along.
My goals
What do you want to achieve, and by when? Plan, nutrition and AI follow from it.No measurable goals yet. Examples: body weight 78 kg by 30 June, back squat 140 kg (estimated 1RM) by year end, 5 km under 22:00 by spring.
How goals work: a weight-loss goal sets your nutrition to the required pace (max. 1 % per week). A strength, running or FTP goal adds focus sessions to the weekly plan. The AI refers to it in every recommendation. The line in the bar shows where you should be given the time elapsed.
Weekly plan
Rest.
20 min warm-up, 2×30 min (198–213 W) each with 3×1 min attacks (298–322 W), fuel as on race day. Then 35 min leg strength (squat, Romanian deadlift, 3 sets, RIR 2).
Focus: Leg strengthBench press/push-ups, pull-ups/rows, overhead press, core – 2 sets, heavy, low reps (maintenance).
300 m warm-up, 8×50 m technique drills (catch-up, fist, stroke count) with 20 s rest, 6×100 m @ 1:58/100 m relaxed and clean, 200 m cool-down.
15 min warm-up, 5×6 min (223–248 W) at 55–65 rpm (climb or trainer), 4 min easy.
Focus: ClimbingRest.
70 min Zone 2 (139–179 W).
400 m warm-up, 3×400 m @ 1:54/100 m with 30 s rest, 200 m cool-down.
114 min Zone 2 (139–186 W). With 2–3 longer climbs at the upper end of Zone 2.
